PERFECT ABS - 6 PACK TRAINING

PERFECT ABS - 6 PACK TRAINING

Here is an abdominal workout to get perfect a 6 pack. Using perfect form and the right intensity you can have great abs too. Workout advice from bodybuilder and lifestyle guru Nash Jocic is invaluable.

STEP 1: TREAT THEM AS ANY OTHER MUSCLES

Abdominal muscles should be treated as any other muscles.
Train them hard, but don’t over train them.
Do them no more than two times per week.

STEP 2: ISOLATE THEM IN EVERY EXERCISE

Always try to isolate just your abdominals in every exercise, stretching and squeezing them in every way.

STEP 3: DO YOUR CRUNCHES

Crunches are an excellent abdominal exercise for a strong and tight upper and middle section of the abdominal wall. 3 sets with 15 to 40 reps should be your target.

STEP 4: PUSH YOURSELF

Train all-out every set until you reach your last possible repetition.
Squeeze them hard at the end of every rep.

STEP 5: DO YOUR V-SITS

V-Sits are a very effective exercise for lower, middle, and upper abdominals.

STEP 6: FOCUS EXCLUSIVELY ON YOUR ABS

Focus exclusively on your abs and do not use your legs to complete the movement.
Do 3 all-out sets with 15 to 30 repetitions in good form.

The 5 Hardest Core Exercises

1. Banana Roll

1. Banana Roll

Don’t let this one fool you: It may look and sound a little silly, but it’s hard work. And it’s foundational stuff: Rolling over is a skill that babies have, but many adults have lost. Get it back with this roll. HOW TO DO IT: Lie on your back with arms extended overhead, legs straight out. Lift into a “hollow” position -- arms and legs lifted, lower back pressed into the ground, head in line with the arms. Engage your core and roll to your left using your abdominal muscles, not your hips. Roll until you’re on your stomach and are in a Superman “flying” position. Roll back the way you came. Now roll to the right onto your stomach and return to start again.

2. Barbell Hip Thrust

2. Barbell Hip Thrust

Your core isn’t just your gut, your glutes and hips are involved too. This move -- a favorite of Bret Contreras, CSCS, aka “The Glute Guy” -- is one of the best exercises for challenging and strengthening your backside. HOW TO DO IT: Start seated on the ground with a bench behind you and a loaded barbell over your hips. Your upper back and shoulders should be on the bench. Drive through your feet and extend your hips by contracting your glutes, raising the bar until your body forms a straight line from shoulders to knees. Return to the starting position and repeat.

3. Barbell Floor Wiper

3. Barbell Floor Wiper No list of advanced core moves would be complete without an example from the “300” workout. This variation on the classic supine move involves a challenge: holding a loaded barbell straight in front of your chest throughout the move. HOW TO DO IT: Grab a barbell loaded with one 45-pound plate on each side. Get on your back and hold the bar directly over your chest with straight arms. Keep your feet together and legs straight as you bring both feet up to the left plate then return them to the floor. Next, bring your legs up to the right plate and return them to the floor.

4. Body Saw

4. Body Saw

Holding a plank -- especially on your forearms -- is probably a piece of cake by now. Instead of hanging out statically for five minutes, change the length of the lever to challenge your core. HOW TO DO IT: Assume a forearm-plank position on a slick floor with a towel or slides under your toes. Slide your body forward and back slightly by hinging at your elbows and shoulders, maintaining a rigid body line from head to heels throughout the move.

7. Dragon Flag

5. Dragon Flag

If this move is tough enough for the Italian Stallion, it’s tough enough for you. While you may not rock the dragon on a farmhouse wooden table with a fire burning in the background while you train to avenge the death of your friend and formal rival, you can pretend that’s why you’re working on this punishing move. HOW TO DO IT: Lie faceup on a bench and grab the bench next to your ears so that your elbows are bent and your upper arms are next to your head. Your hands are there simply for support -- don’t pull with them or you’ll wrench your neck. Use your core to roll up onto your shoulders until your body is straight and perpendicular to the ground --basically, you’re stacked on top of your shoulders. From here, slowly lower your body using your core, maintaining a straight body line. Work toward bringing your body down until it’s hovering just above the bench. Then bring it back up to the start and lower slowly again.

Abs Exercises

Abs ExercisesAbs Exercises: the most effective exercises to train your abs are illustrated in detailed 3D videos. All abdominal exercises include various visual angles to simplify the correct execution of the movement.
Abs Training Notes: we must clarify one thing regarding the training of this muscle; the "rectus abdominus" (straight muscle of the abdomen) is a single broad muscle, although it is often erroneously classified into upper and lower abs. In reality, these terms only indicate areas of the straight muscle that can be stimulated though targeted exercises that still work the entire straight muscle of the abdomen.
.
Elements of Abdominal Anatomy: the abdominal wall can be primarily classified into two main sections; the front section made up of only one muscle (the rectus abdominus) and the lateral section made up of three layers of muscles (external oblique, internal oblique and the traverse abdominal).

How to Get Six-Pack Abs in 2 Simple Steps

Imgur
Getting washboard abs is simple if you follow these two steps.
In a world where about two thirds of the United States is overweight or obese,1 having six-pack abs is considered the ultimate sign of leanness.
It’s also considered extremely difficult.
Everywhere you look, there’s a book, supplement, or workout program designed to help you get rippled washboard abs. They all have three things in common:
  1. They cost money.
  2. They’re often complex, annoying, and/or time-consuming.
  3. They don’t work.
As with most things, getting a six-pack is simple, though not always easy.
It doesn’t matter if you want a six-pack to impress your friends, be healthier, or as a personal challenge — this article is for you.
Here are the two things you need to do:

1. Create and maintain a caloric deficit to lose body fat.

You already have a six pack. The problem is that it’s probably hiding underneath a layer of fat.
To let your abs see the light of day — you need to lose fat.2,3 The actual size of your abs isn’t going to make any difference in their appearance until you reach a lower body fat percentage.
Unfortunately, ab and lower back fat tends to take longer to disappear than other areas — it’s stubborn. This means you usually have to lose a lot of fat from other places before your abs start to appear.
There is no way to lose fat specifically from one spot on your body — spot reduction doesn’t work. You have to create a caloric deficit and maintain it until you lose enough body fat for your abs to materialize.
Be patient. Men usually need to drop to around 10% body fat before their abs show. Women usually need to get to ~12-14% body fat. If you want more definition, you need to get leaner.
People store fat in different places, and can lose fat at various rates from different parts of their body.4-7You may need to lose more or less fat from other areas of your body than someone else before your abs appear. As long as you maintain a caloric deficit, however, eventually you’ll have abs.
You can create a caloric deficit through diet or exercise, though combining both tends to work best. This brings us to the next step.

2. Lift weights that engage your upper body.

When it comes to exercise for abs, Lyle McDonald says it best:
“You need two main exercises:
  1. Table push aways: when you start to get full, just push away from the table.
  2. Head shakes: when someone offers you food not on your diet, twist your head right and then left and repeat going 'No thank you.'
Getting a 6 pack is mostly about losing fat.”
In truth, you don’t need to lift weights to get a six pack — or exercise at all.
However, strength training can help maintain muscle mass while you’re in a caloric deficit, which will generally produce better results.8-10 Lifting weights can also help contribute to your caloric deficit by burning some calories (though that shouldn't be the main reason you lift weights).11,12
Most guys are obsessed with ab exercise like crunches, torso twists, sit-ups, and the like. These aren’t necessarily bad exercises, but they’re not always essential or all that helpful.
Full body exercises like squats and deadlifts can activate the abs as much as more direct ab exercises like side planks.13 You’ll also get a fair amount of ab activation from most compound movements like chin-ups, overhead press, and bench press (if you do it right).
It’s probably a good idea to do a few direct abdominal exercises as well, but don’t get carried away. To start, pick 1-2 ab exercises and train them once a week. Do 2-3 sets of 6-12 reps. You can do more than that, but it probably won’t be of much additional benefit.

Abs for All

Getting abs is like a rite of passage if you’re trying to be lean. It’s a sign of health, fitness, willpower, and commitment (and for some, a little vanity).
Don’t be fooled. You don’t need to take supplements, use special exercise equipment, or avoid your favorite foods.
The only thing you need to get abs is a caloric deficit, although strength training can help you maintain muscle mass and get better results. Some direct ab exercises won’t hurt, but focus on your diet above all else.

The best ab exercises for getting a 6 pack

best abs exercises for getting a 6 pack
Six pack abs are seen as the holy grail when it comes to a mans physique, we are constantly reminded that ripped abs will make us more of a man, girls will like us more and we’ll be the envy of other guys at the gym. Running a busy London personal training company, the focus of this article is one of the most frequent goals of our extensive male client list and the truth is that it’s not that hard to achieve. Remember that if you carry too much fat around your middle ie. 15% body fat and more, then all the ab exercises in the world won’t make a single bit of difference to the definition of your one-pack! If this is sounds like you and you can pinch more than a decent inch, check out our fat loss nutrition articles to torch through the layer of insulation hiding your abs. Check out these 3 killer abdominal exercises that will give your entire abdominal area an intense workout. You don’t need electro pads strapped to your stomach, vibrating plates or to do 200 crunches every workout, keep it simple and remember, intensity is the key. Add these advanced exercises in 1-2 times a week to bring out your six pack. Remember that balance of strength is very important so if you’re training your abs you should definitely be training your back just as often, otherwise you’ll be unbalanced which can lead to poor posture and a sore back.

The best ab exercises for getting a 6 pack

Complete 3 x 10 in a circuit fashion with minimal rest at the end of your gym sessions 2-3 times a week, if your body fat is already fairly low you should start to see the difference in 2-3 weeks. I’ve included video demonstrations from Youtube to make each exercise easier to visualise and perform correctly.

1: Barbell wheel roll outs

 WHAT DOES IT WORK?
This advanced exercise targets pretty much your entire core. You can buy pre made ab roller wheels fairly cheaply if you want to do this exercise at home, just follow this link.
HOW DO I DO IT?
Grab a barbell (short ones are best) and add 2 equal sized plates to each end, this will form your wheel. Whilst on your knees, place your hands shoulder width apart on the barbell. Now, whilst keeping your back straight and glutes squeezed, slowly roll the barbell away from you, dropping your hips down into a plank position. You should feel your abs strongly resisting your back from going into lumbar extension (arching), at this point roll back to the starting position and repeat. The further you roll out the harder this exercise becomes, once completing reps on your knees becomes too easy try progressing to your toes – extremely difficult!

2: Hanging leg raises

WHAT DOES IT WORK?
This advanced exercise is a world away from the humble crunch, done correctly it will work your entire abs and grip as an added bonus.
HOW DO I DO IT?
Grab onto a pull up bar and let your body hang in a straight line, slowly raise your knees (easy version) or straight legs (hard version) towards your hands. When you get as far as you can, slowly lower your legs back to their starting position to begin the next rep WITHOUT using momentum to swing your way back up.

3: Cable rotations

WHAT DOES IT WORK?
This exercise works your obliques, the muscles to the sides of your trunk. It’s important for your strength in all planes of movement to be well balanced so this exercise is a must.<
HOW DO I DO IT?
Stand with feet slightly wider than shoulder width. Holding the cable handle out in front of your body at rib-cage level, rotate as far as possible to your left until you feel the muscles on your back right side begin to stretch. Drive back in the other direction, keeping your arms extended. Keep rotating until you feel the cable wrap around the back of your shoulder. Make sure you move your hips at the same pace as you rotate through the concentric phase (moving the load away from the weight stack) as fast as possible while returning the weight (eccentric) in a controlled manner. The exercise should resemble taking a home-run baseball swing.
